the best and the most universal leg exercise is running up stairs....
although some people say that it is bad for blood circulation in some way, but at least it worked for me...

you should mix upper muscles like this:
1) chest and biceps
2) back and triceps
because of their roles, it isn't best to mix biceps and triceps workout...
you can add push-ups and sit-ups to any of these exercise groups...

that way you can rapidly improve your upper body!

i can recommend you one exercise for calves... just run a bit, then go find some stairs... run up and down the stairs many times in different ways... also climb the stairs in short jumps... then go running (at least try...)! this can help... this is also good when you're preparing for climbing mount...

hey i still have interest for football... although before last weekend i haven't played it for nearly 2 months... :) never mind, that just made me hungry for the ball, and improved my game... i just lost my touch a bit, but i think quicker... so, now i'm hunting my MSc degree, i have 2-3 more years ...

no, it is impossible to lose fitness in 4 days...

you need to jog about 2 miles everyday for exactly 5 days 7 hours 25 minutes and 32 seconds to lose your fitness...

i just recently had to improve my speed endurance for mountain rescue service :P

to improve 800m time you have to practice jogging for 1-2 hours almost everyday, and then run short distances at high pace...
then as you progress these short distances will get longer...
this works...
